What You Can and Cannot Do at Home
Home exercises are excellent for improving posture, relieving muscle tension, and maintaining the alignment you already have. But a true subluxation — a vertebra mechanically stuck out of position — requires a specific, trained adjustment to correct. No stretch can unlock a joint that is mechanically restricted. The best approach combines daily home exercises with professional care when needed.
5 Safe Exercises to Support Back Alignment
1. Cat-Cow
On hands and knees, slowly arch and round your back. This mobilizes the entire spine and relieves tension. Do 10 slow repetitions.
2. Knee-to-Chest Stretch
Lie on your back and pull one knee toward your chest, holding for 20–30 seconds. Switch sides. This decompresses the lower back and stretches the glutes.
3. Bird Dog
On hands and knees, extend one arm and the opposite leg simultaneously. Hold for 3 seconds, then switch. Do 10 per side. This builds core stability that supports spinal alignment.
4. Pelvic Tilts
Lie on your back with knees bent. Gently flatten your lower back against the floor by tilting your pelvis. Hold 5 seconds, repeat 10 times. This strengthens the lower back and core.
5. Thoracic Rotation
Sit on the floor with one hand on the opposite knee. Rotate your upper body toward the extended arm, holding for 20 seconds. Switch sides. This improves mid-back mobility.
Daily Habits That Protect Your Back
- Ergonomic workspace: Monitor at eye level, feet flat, lower back supported.
- Move every 30 minutes: Stand, stretch, or walk briefly.
- Lift smart: Bend at the knees, keep the load close to your body.
- Sleep well: Side or back sleeping with a supportive pillow.
- Stay hydrated: Discs need water to maintain height and cushioning.
When to See a Chiropractor
If you have persistent pain, restricted motion, or nerve symptoms that do not improve with two weeks of consistent exercise, it is time for a professional evaluation. A subluxation that exercises cannot reach requires a specific adjustment.
